1. Basic tension while sitting – for more control in everyday life
This exercise is perfect for beginners. You only need a chair and a few minutes.
How it works:
- Sit upright on a chair, feet hip-width apart, hands resting loosely on your thighs.
- Now tense your pelvic floor – as if you were consciously interrupting the flow of urine or triggering an "inner lift".
- Make sure to activate only the pelvic floor – keep your glutes and abs as relaxed as possible.
- Hold the tension for 5–10 seconds, keep breathing calmly.
- Then consciously relax and briefly notice the sensation.
- Repetitions: 10 times, ideally 2–3 rounds per day.
Tip:
Imagine drawing something "inwards and upwards" – that helps with targeted tensing.2. Pelvic lift (bridge) – for strength and stability
This exercise strengthens not only your pelvic floor but also your glutes and back muscles – ideal for a holistic effect.
How it works:
- Lie on your back, knees bent, arms at your sides.
- Tense your pelvic floor and at the same time slowly lift your pelvis upwards – vertebra by vertebra.
- At the top: hold the tension briefly (3–5 seconds) while continuing to breathe. Slowly lower again.
- Repetitions: 3 sets of 10 repetitions each – ideally daily.
Tip:
Consciously tense your pelvic floor before lifting – that activates the muscles even more precisely.3. Standing exercise with core activation – for more security when coughing, lifting & co.
This exercise simulates everyday situations and gives you security under strain.
How it works:
- Stand upright, feet hip-width apart.
- Gently tense your pelvic floor – as if drawing it "inwards and upwards".
- At the same time, activate your deep abdominal muscles (gently draw your belly button towards your spine).
- Hold this double tension for 10 seconds – keep breathing calmly!
- Repetitions: 2–3 times daily, 10 repetitions each.
Particularly helpful:
Before lifting objects or when sneezing hard – tense your pelvic floor beforehand to prevent involuntary urine leakage.
Building exercises into your everyday life – easy and effective

While brushing your teeth
Two minutes at the sink – perfect for your standing exercise with core activation, strengthening your deep muscles on the side.
- Tense your pelvic floor (as if stopping the flow of urine).
- At the same time, gently draw your belly button towards your spine.
- Hold this tension while brushing your teeth – and keep breathing calmly.
While cooking or washing up
- Tense your pelvic floor in intervals of 5–10 seconds each.
- Then consciously relax the muscles again.
- Repeat these tension and relaxation phases several times in a row.
In the home office
- Set a timer every 1–2 hours or use an app as a reminder.
- Sit upright, both feet flat on the floor.
- Tense your pelvic floor, hold for 5–10 seconds, relax – and repeat 10 times.
In the evening on the sofa
- Take an upright sitting position (e.g. at the front edge of the sofa).
- Consciously tense your pelvic floor – you can count in your head or link the tension to your breathing.
- 3–4 episodes of your series? Then you've also completed 3–4 mini workouts.
